Take 1-2 grams of high-EPA Omega-3

Omega-3 supplements that are at least 60% EPA reduced depressive symptoms compared with a placebo.

The front of the fish oil bottle promises to "support mood and brain health," and the back lists one number for total omega-3. Trials tell a narrower story: the modest mood benefits showed up mainly with formulas that are mostly EPA, and mainly in people with depression. This habit takes a few seconds at breakfast: 1 to 2 grams of omega-3, mostly EPA, with your first bites.

What it helps with

  • Depressive symptoms

Omega-3 supplements that are at least 60% EPA reduced depressive symptoms compared with a placebo.

  • Best fish oil for mood

Supplements high in DHA did no better than a placebo for mood, so the EPA share of your fish oil seems to matter more than the total dose.

Key facts

  1. 1A 2019 meta-analysis of 26 trials linked omega-3 supplements with at least 60% EPA to fewer depressive symptoms than placebo.
  2. 2Omega-3 supplements made mostly of DHA showed no clear benefit for depressive symptoms in pooled trials.
  3. 3In the 2019 analysis, benefits appeared at EPA doses of up to about 1 gram per day, and higher doses were not clearly better.
  4. 4Most omega-3 mood trials studied adults with diagnosed depression, so effects on everyday low mood are less certain.

Why the total on the label can mislead

Fish oil contains two main omega-3 fats, called EPA and DHA, and many labels lump them together. DHA is mainly a building block of brain and eye cells. EPA plays a bigger part in how the body handles inflammation. In mood trials, the share of EPA mattered more than the total amount of fish oil people took. That gives this habit one simple rule: mostly EPA, with breakfast.

How EPA might help

Some people with low mood have higher levels of inflammation markers in their blood. The body turns EPA into compounds that help calm inflammation, which is one leading explanation for the trial results. This is still a theory, and researchers are working out the details. Any effect builds slowly over weeks, so you won't notice a change on the day you take a capsule.

What the research found

In 2019, Liao and colleagues published a meta-analysis, a study that pools the results of many trials. It combined 26 trials with about 2,000 participants. Supplements with at least 60% EPA were linked to fewer depressive symptoms than placebo, while formulas made mostly of DHA showed no clear benefit. Benefits appeared at EPA doses of up to about 1 gram a day, so more was not clearly better. Earlier analyses by Sublette and colleagues in 2011 and Grosso and colleagues in 2014 found a similar pattern for EPA-rich formulas.

Label per capsuleEPA shareFits this habit
400 mg EPA, 100 mg DHA80%Yes
300 mg EPA, 200 mg DHA60%Yes, just
120 mg EPA, 380 mg DHA24%No, mostly DHA

There is an important limit. Most of these trials studied adults with diagnosed depression, often alongside their usual treatment. Effects for people with ordinary ups and downs are less certain, and many trials were small with mixed results. Think of omega-3 as one modest support for your mood, alongside sleep, movement and time with people.

Fitting it into your morning

Breakfast is the easiest home for this habit, because you already eat at roughly the same time each day. Keep the bottle where you eat, somewhere cool and out of direct sun, and check the expiry date, since fish oil can go stale. Taking capsules with food that contains some fat helps your body absorb them and may cut down on fishy burps. A bottle hidden behind the cereal boxes tends to be forgotten by Wednesday. If you miss a day, take your usual amount the next morning without doubling up.

Trials usually ran for several weeks to a few months, so keep your capsules mostly EPA, with breakfast, for about two months before you judge the habit. Over time you become someone whose morning includes a small, steady thing for your mood. Check with a doctor or pharmacist before you start if you take blood thinners, are pregnant, have a fish allergy or have a health condition. If you feel low most days for two weeks or more, talk to a doctor, and never swap prescribed treatment for a supplement. Where on your breakfast table could the bottle sit so you see it tomorrow?

Action steps

  1. 1Check the label for the EPA share. On the Supplement Facts panel, add the milligrams of EPA and DHA per serving. Choose a product where EPA makes up at least 60% of that total.
  2. 2Take 1 to 2 grams of omega-3 with breakfast. If a capsule has 400 mg EPA and 100 mg DHA, two capsules give you 1,000 mg of omega-3, with 800 mg as EPA. Aim for around 1,000 mg of EPA at most, since more was not clearly better.
  3. 3Keep the bottle by your breakfast spot. Put it where you eat each morning, and keep going for about two months before deciding whether it helps you.
